Workout:

Strict Pull up 5 reps
Close Grip Bench press 6-8 reps
Rear delt flyes 8-10 reps
Dips 6-8 reps
Run through the circuit with no rest 4 times.
Two minutes rest between sets

Metcon:

12 Min Amrap
3-6-9-12-15 …etc
Hang Power Snatch 75/55
Burpee Box Jumps 24/20
